Bone is living, dynamic tissue. Your body continuously breaks down old bone material and replaces it with new tissue. Bone density typically peaks around the ages of 25 to 30. After age 40, bone breakdown begins to outpace bone creation, leading to a gradual decline in overall density.


Common Risk Factors for Osteoporosis


While anyone can develop low bone density, several key factors increase your risk:

  • Age: Risk increases significantly as bone renewal naturally slows down.

  • Sex: Women are at a higher risk, particularly due to hormonal shifts during and after menopause.

  • Ethnicity: Caucasian and Asian individuals face statistically higher risk profiles.

  • Family History & Past Fractures: A personal history of fractures after age 50 or a family history of osteoporosis elevates your risk.

  • Lifestyle Factors: Inactive routines, smoking, and poor dietary intake accelerate bone loss.

6 Practical Ways to Build and Protect Strong Bones


1. Optimize Your Calcium Intake

Calcium is crucial for both developing bones and preventing bone loss later in life. The recommended dietary allowance is 1,000 milligrams of calcium daily for adults. Women over 50 and men over 71, who are at elevated risk for osteoporosis, should aim for 1,200 milligrams each day. 

  • Dietary Sources: A single cup of milk contains roughly 300 mg of calcium. Non-dairy sources include kale, broccoli, tofu, dried figs, and calcium-fortified bread and juice. 

  • Supplements: If getting enough calcium through whole foods is challenging, a daily supplement paired with Vitamin D can help.


2. Don't Forget Vitamin D (The Absorption Key)

Vitamin D is essential for bone health because your body cannot absorb calcium without it. Without enough calcium being absorbed, the body extracts calcium from bone weakening them over time. The recommended Vitamin D intake is 800-1200 IU depending on age and gender. Foods rich in vitamin D include fish (such as salmon, mackerel, and tuna), mushrooms, beef liver, eggs, pork, and fortified milk. Sun exposure also aids in vitamin D production. If you have a known vitamin D deficiency you may need to supplement with higher doses of Vitamin D3. Because many people in the Shenandoah Valley don't get enough year-round sun exposure, we routinely screen Vitamin D levels during comprehensive primary care visits to determine if a Vitamin D3 supplement is needed.


3. Prioritize High-Quality Protein

Increasing your protein intake can contribute to maintaining healthy, strong bones. Insufficient protein can reduce calcium absorption and impact bone formation and breakdown rates. Healthy protein sources include lean meats (like poultry and fish), dairy without added sugar, eggs, beans, legumes, and nuts. The general recommendation is to  consume at least 1.2 grams of protein per kilogram of body weight daily. Consult your healthcare provider for personalized protein intake recommendations.


4. Engage in Weight-Bearing and Resistance Movement

Regular exercise is vital for overall well-being and bone health. It helps build muscle, improve balance (thus preventing falls and fractures), and stimulates new bone production. Bones respond to physical stress by becoming stronger and denser. 

  • Weight-Bearing Cardio: Brisk walking, hiking, jogging, or stair climbing forcing your body to work against gravity.

5. Quit Smoking

Smoking adversely affects health in many ways, including accelerating bone mass loss. It increases the risk of developing osteoporosis by slowing down the formation of bone-producing cells and can hinder blood flow to the bones. Moreover, smokers often face other risk factors for osteoporosis, such as poor diet and lack of exercise. If you smoke, discuss cessation options with your healthcare provider.  


6. Moderate Alcohol Consumption

Excessive alcohol consumption can compromise bone health by interfering with the cells responsible for bone growth. Heavy drinking can also increase the likelihood of falls which can lead to fractures.. The Most Important Step: Get Screened Early 


The U.S. Preventative Services Task Force recommends women should begin screening at age 65 due to their higher risk, although certain additional risk factors may prompt earlier testing. Men may need testing based on their health risk or history of a fracture. It is much easier to prevent a problem from occurring rather than try and fix it after it happens.
